Heart rate zones split your effort into five levels, from very easy to all-out. Each zone is a share of your max heart rate. Zone 1 and Zone 2 are easy. Zone 3 is moderate. Zone 4 and Zone 5 are hard. You do not need a lab. The talk test can set your zones for free.

The five zones are bands of effort. Each one is a slice of your max heart rate. They go from very easy to flat-out hard.
Here is each zone in plain words.
Zone 1 is 50 to 60 percent of max. This is recovery. It is your warm-up and cool-down pace. It feels almost too easy.
Zone 2 is 60 to 70 percent of max. This is your easy run zone. It builds your aerobic base, which is your engine. Most of your running should live here.
Zone 3 is 70 to 80 percent of max. This is steady, moderate work. It is harder than easy, but not a race effort.
Zone 4 is 80 to 90 percent of max. This is your threshold zone. It is "comfortably hard." It lifts the pace you can hold for a long time.
Zone 5 is 90 to 100 percent of max. This is top speed. You can only hold it for short bursts. It sharpens your fastest gear.
The big idea is simple. Easy zones build the engine. Hard zones sharpen it. Most runners need far more time in the easy zones than they think.
How do I set my heart rate zones without a lab?
You can set your zones at home in two steps. You do not need a treadmill test.
First, find your max heart rate. The old rule was 220 minus your age. That rule is not very accurate. It can be off by 10 to 12 beats per minute (Tanaka et al., 2001). A better formula is 208 minus 0.7 times your age. So a 40-year-old runner gets about 180 beats per minute.

Second, take each zone as a percent of that number. Say your max is 180. Then Zone 2 runs from about 108 to 126 beats per minute. Zone 4 runs from about 144 to 162. Your watch can show these zones for you.
There is a more personal way too. It is called heart rate reserve, or the Karvonen method. It uses your resting heart rate as well. The formula is your max heart rate minus your resting heart rate. That gap is your reserve. Then each zone is a percent of the reserve, added back to your resting rate (Karvonen et al., 1957). This method fits your zones to you, not just to your age.
To find your resting heart rate, check it first thing in the morning. Lie still and count your beats for one minute. A watch can track it overnight too.

How does the talk test set my zones?
The talk test sets your zones by how well you can speak while you run. It needs no numbers at all.
The rule is short. Run, then try to talk.
If you can speak in full sentences with ease, you are in an easy zone. That is Zone 1 or Zone 2. If you can only say short sentences, you are in Zone 3. If you can manage just a few words, you are in Zone 4. If you cannot talk at all, you are in Zone 5.
This is not a guess. Research backs it up. The talk test lines up well with a key effort marker called the ventilatory threshold. That is the point where your breathing jumps to keep up (Foster et al., 2008). When comfortable speech turns hard, you are right at that threshold.
A 2023 study tested this in healthy adults. Each stage of the talk test matched real lab markers of effort, like heart rate and oxygen use (Lee & Kim, 2023). So the simple "can I talk?" check tracks what a lab would measure.
The talk test has one big edge. It reads your own body on the day. Heat, stress, and tired legs all change your effort. The talk test feels those changes. A fixed number on a watch does not.
What does each heart rate zone do for your running?
Each zone trains a different part of your fitness. You need a mix, but not an even one.
The easy zones do the heavy lifting. Zone 2 builds your aerobic base. That is your heart, your blood vessels, and your fat-burning. A bigger base means race pace feels easier. Top runners spend about 80 percent of their training easy and only 20 percent hard (Seiler, 2010). The easy work is not filler. It is the base that makes hard work pay off.
Zone 3 is the middle ground. It feels productive, so runners love it. But too much Zone 3 can be a trap. It adds fatigue without the full reward of easy or hard work. Use it on purpose, not by default.
Zone 4 is your threshold zone. This is where tempo runs live. It raises the pace you can hold before you fade. That matters a lot for the 10K, half, and marathon.
Zone 5 is your top end. Short, fast reps push your ceiling up. This is the smallest slice of your week. But it sharpens your speed and your form.

Heart rate zones versus pace zones: what is the difference?
Heart rate zones and pace zones measure two different things. They are not the same, and mixing them up causes trouble.
Heart rate zones measure effort by your heartbeat. Pace zones measure effort by your speed. One reads your body. The other reads your splits.
Both have a job. But heart rate has a flaw. It drifts. On a hot day, your heart rate climbs even at the same pace. When you are tired or stressed, it can read high or low. Your heart also takes a minute or two to catch up at the start of a run. So early in a run, your heart rate lags behind your real effort.

So which should you use? Use both as a pair. Let your pace zones set the target speed. Let your heart rate and the talk test check the cost. If your pace is right but your heart rate is sky-high, your body is telling you to back off that day.

Why is heart rate alone not enough?
Heart rate is a useful gauge, but it cannot predict your race time. It tells you how hard you are working right now. It does not tell you how fast you can run on race day.
There are a few reasons. Your max heart rate from a formula is just an estimate. It can be off by more than 10 beats (Tanaka et al., 2001). A wrong max means every zone is wrong too. Heart rate also says nothing about your pace, your fade, or your training mix. Two runners with the same heart rate can run very different times.
