Zone 2 is one of five effort zones. Zone 1 is recovery. Zone 2 is easy. Zone 3 is moderate. Zone 4 and Zone 5 are hard. In pace terms, Zone 2 is roughly 60 to 90 seconds per kilometer slower than your 5K race pace. For many runners that is a relaxed jog. Your breathing stays smooth. Your legs feel fresh at the end. You could keep going.
The big idea is simple. Zone 2 trains your aerobic system, which is the engine that powers every race longer than a sprint. The faster zones sharpen that engine. But they cannot replace it. Without a strong base, the sharp work has nothing to sit on.

Why is Zone 2 the backbone of every distance?
Zone 2 is the backbone because it grows the parts of your body that produce energy with oxygen. These changes are slow and quiet. But they set the ceiling for how fast you can race.
Three adaptations matter most. First, mitochondria. These are the tiny power plants inside your muscle cells. They turn fuel and oxygen into energy. More mitochondria means more energy at any pace. A large 2025 review found that endurance training raised mitochondrial content by about 23 percent (Mølmen et al., 2025). Easy, high-volume running is a direct way to build them.
Second, capillaries. These are the tiny blood vessels that wrap around your muscles. They deliver oxygen and carry away waste. More capillaries means better oxygen supply at race pace. The same 2025 review showed that easy, longer sessions raise capillary density more than short, hard sessions (Mølmen et al., 2025). Time spent running easy is the main driver of this growth.
Third, fat burning. At an easy effort, your body uses fat as its main fuel. Fat is a huge energy store, far larger than your stored carbohydrate. The more fat you can burn, the longer you can run before your fuel runs low. Fat supplies most of the energy during exercise at about 45 to 65 percent of your aerobic capacity (Mika et al., 2020). That range sits right inside Zone 2.

These three changes feed into your Aerobic Base. That is the part of your fitness built from easy volume and the size of your aerobic engine. Research backs the link between fat burning and fitness. One study found that elite endurance athletes burned far more fat and cleared lactate better than less fit people (San-Millán & Brooks, 2018). The well-trained athletes had a stronger aerobic engine. That engine was built on years of easy aerobic work.
How slow should Zone 2 feel?
Zone 2 should feel easy. You should be able to speak in full sentences without gasping. If you can only manage a few words, you are running too hard. That is the simplest test, and it needs no watch.
There are three ways to find your Zone 2. Use one, or use all three together.
The first is heart rate. Zone 2 is about 60 to 70 percent of your max heart rate. If your max is 185 beats per minute, that is roughly 111 to 130 beats. A watch can show this for you. But heart rate drifts in heat and stress, so do not trust it alone.
The second is the talk test. Run, then try to talk. If you can speak in full, calm sentences, you are in Zone 2. If your words come in short bursts, slow down. This test reads your body on the day, which a fixed number cannot.
The third is perceived effort. On a scale of 1 to 10, Zone 2 is a 3 or a 4. It is the effort you could hold for hours. It should never feel like a fight.
Here is the trap most runners fall into. They run their easy days too fast. The run creeps up to a medium effort. It feels productive. But it is too hard to build a base and too easy to sharpen speed. This is the gray zone. It piles on fatigue without the full reward. The fix is to swallow your pride and slow down. Slowing down has another payoff. Easy running is low stress on your body. So you can do more of it without breaking down. That extra volume is what builds the engine. A run you can repeat tomorrow is worth more than a hard run that needs three days of recovery.

How much of my running should be Zone 2?
About 80 percent of your weekly running should be easy Zone 2 running. The other 20 percent should be genuinely hard. This split is often called polarized training. It means most of your work is easy and a small slice is hard, with little time in the middle.
This is not a guess. A study of trained athletes compared four training plans over nine weeks. The polarized plan, built on mostly easy running with some hard work, produced the largest gains in fitness (Stöggl & Sperlich, 2014). The plans that lived in the medium zone fell behind.
The right share shifts a little by goal distance. For a 5K or 10K, aim for about 75 to 80 percent easy. For a half marathon, push it toward 85 percent. For a marathon, the easy share can reach 85 to 90 percent. The longer the race, the more your result rests on a deep aerobic base. The table near the top of this post lays out each split.
Beginners and runners in a base-building phase can go even higher. Spending 90 percent or more of your time easy is fine when you are growing volume. The easy miles build the engine, and the body learns to handle more load. The hard work can wait until the base is in place.
A common worry is that easy running feels too gentle to help. It feels like you are not training hard enough. But the science is clear. Capillary growth happens mostly in the early weeks of training and shows up best in newer runners (Mølmen et al., 2025). Easy volume is doing real work even when it feels light. The progress is slow, but it is real.
