Lactate threshold is the fastest pace you can hold for a long time before fatigue makes you slow down, and it is the best plain-language predictor of how fast you will race. Raise it and your times drop. You can find your threshold pace from a hard one hour race or a short time trial. And lactate threshold training raises it with a few clear workouts: tempo runs, cruise intervals, and threshold intervals. This guide shows you how.

What is lactate threshold in running?

Lactate threshold is the fastest pace you can hold before lactate floods your blood faster than your body can clear it. Lactate is a by-product your muscles make when they work hard. At easy paces, your body clears it as fast as you make it. You stay steady. You can keep going for a long time.

Then you speed up. At some point, lactate starts to build faster than you can clear it. That tipping point is your lactate threshold. Push past it, and fatigue climbs fast. Your breathing gets ragged. You are forced to slow down within minutes.

For most runners, lactate threshold pace is close to the pace they could race hard for about one hour. It feels comfortably hard. You could say a few words, but not hold a real chat. This is the pace that matters most for your race. So it helps to know yours and to train it on purpose.

Why is lactate threshold the best predictor of distance performance?

Lactate threshold predicts race times better than almost any other single number. In one classic study, runners were tested at many distances. The pace at threshold tracked race times more closely than the size of their engine. This held true from 3.2 to 26.2 kilometers (Farrell et al., 1979). The link was very strong. The faster the threshold pace, the faster the race.

Here is why it works so well. A race is not a sprint. It is a long, hard effort. You hold it just below the point where you fall apart. That point is your threshold. So your threshold pace is close to your race pace. Lift the threshold and the whole race gets faster.

This is why a lab VO2 max number can mislead you. VO2 max is the size of your engine. It sets a ceiling. But it is not the same as speed on the road. Two runners with the same VO2 max can race very different times. The one with the higher threshold holds a faster pace for longer. So threshold is closer to what you really do on race day.

How do I find my lactate threshold pace?

The simplest way is to run an all-out effort for about one hour. Race a 10K to 15K hard, or run a solo time trial. Your average pace for that hour is close to your lactate threshold pace. No lab needed.

A shorter option is the 30 minute test. Warm up well. Then run hard and steady for 30 minutes alone, as if racing. Take your average pace, or average heart rate, over the last 20 minutes. That number is a good estimate of your threshold (Friel, 2018). Doing it alone matters. Other runners change your pacing.

Scientists use a related idea called critical speed. It is the fastest pace you can hold near a steady state. Run faster than it, and fatigue runs away from you. Critical speed sits very close to lactate threshold. It marks the top edge of hard but holdable running (Jones and Vanhatalo, 2017). For most runners, the one hour pace and the critical speed land in the same zone.

What workouts make up lactate threshold training?

Lactate threshold training is built from three workout types, and all three sit at or just around threshold pace. They are tempo runs, cruise intervals, and threshold intervals. Each one trains the same quality in a slightly different way. The table near the top of this guide lays them side by side.

A tempo run is one steady block at threshold pace. Most runners hold it for 20 to 40 minutes. It teaches your body to stay smooth when the effort is hard. It builds the patience to keep that pace when it starts to bite. It is the simplest of the three. Many runners start here.

Cruise intervals break the same work into pieces. You run 5 to 10 minutes at threshold pace, jog a short rest, then repeat. The short breaks let you spend more total time at threshold with less strain. So you get more of the good work without falling apart.

Threshold intervals are a touch faster. You run shorter reps, like 1000 meters to a mile, right at or just above threshold, with equal rest. These push the very edge of the threshold to lift it higher.

The payoff is real and measured. In one study, runners added just one threshold run per week. After 14 weeks, their threshold pace had clearly risen (Sjödin et al., 1982). Small, steady doses worked.

One warning. Threshold work feels good, so it is easy to do too much. If every run drifts to a medium hard pace, you build more fatigue than fitness. Keep easy days truly easy. Save the threshold effort for one or two sessions a week. This is the same trap behind why so much hard work fails to pay off, which we cover in why hard training does not show on race day.
