The idea is old and well proven. Coach Arthur Lydiard built it in the 1960s. His rule was short: bigger base, higher peak (McMillan). A runner who lays down a wide aerobic base can reach a higher peak later. Almost every modern training plan still follows this shape.
In a base phase, you run mostly easy. You add volume slowly. You hold back on speed. This is not the intensity itself. That is Zone 2, the easy effort you log day to day. The base phase feels slow. It feels too easy. That is the point. The work is quiet, but it sets the ceiling for everything that comes after.
What does a base phase actually build?
A base phase builds the parts of your body that make energy with oxygen. These changes are slow to grow. But they decide how fast you can race.
Three changes matter most. First, mitochondria. These are the tiny power plants in your muscle cells. They turn fuel and oxygen into energy. More of them means more energy at any pace. A large 2025 review found that easy training grew them by about 23 percent (Mølmen et al., 2025).

Second, capillaries. These are the small blood vessels that wrap your muscles. They bring in oxygen and carry off waste. The same review showed that easy, longer runs grow them more than short, hard sessions (Mølmen et al., 2025). Easy volume is the main driver of this growth.
Third, fat burning. Easy miles teach your body to burn more fat for fuel. That saves your stored carbs for later in a race. Over time, this builds what coaches call durability. Durability is how well your fitness holds up late in a long race. It grows from steady training and high volume built up over time (Jones, 2025).
All of this feeds your Aerobic Base. That is the part of your fitness built from easy volume and the size of your aerobic engine. A bigger base lifts the pace you can hold before you fade. The base phase is where that growth happens fastest.

How long should a base phase last?
A base phase should last about 4 to 12 weeks. Longer races need a longer base. The longer the race, the more your result rests on a deep aerobic engine.
Here is a simple guide. A 5K base can run 4 to 6 weeks. A 10K base runs about 6 to 8 weeks. A half marathon base runs 8 to 10 weeks. A marathon base often runs 10 to 12 weeks or more. The table near the top lays out each one.
Why the spread? A 5K leans more on speed, so its base can be shorter. A marathon is almost all engine, so its base must be deep. Elite marathon runners often hold a high, steady volume for 12 to 16 weeks before a major race (Jones, 2025). Their base is long because their race is long.
New runners and those back from a break should lean to the long end. The early weeks of training build the most change. Capillaries grow most in the first weeks and in newer runners (Mølmen et al., 2025). A patient base pays off the most for them.
There is also a floor. A base that runs less than 4 weeks barely moves the needle. The aerobic changes need time. Rush the phase, and you reach your speed work with a thin engine.
Where does the base phase sit in a season?
The base phase sits at the start of a training season, before the race-specific work. It is the foundation that the rest of the plan is built on.
Think of a season in three steps. First comes the base, where you build the engine with easy volume. Next comes the sharpening, where you add threshold and faster work. Last comes the peak and taper, where you rest and let fitness rise to the top. A research review of trained athletes found this same order: a block to build base fitness, then a block for race work, then a block to peak (Rønnestad et al., 2019).
Each step builds on the one before it. The base sets up the sharpening. The sharpening sets up the peak. You cannot skip ahead and expect the same result. A house needs a foundation before walls. Your fitness works the same way.

Why does skipping the base cap your speed work?
Skipping the base caps your speed work because fast training needs a big engine to sit on. Add hard intervals to a thin base, and the gains stop early. Fatigue builds faster than fitness.
Here is why. Speed work raises the top end of your aerobic engine. But it does not build the engine itself. That job belongs to easy volume. Elite distance runners spend about 80 percent of their training at easy effort (Seiler, 2010). The big easy block is not filler. It is the work that makes hard work pay off.
Without a base, two things go wrong. Your easy ceiling stays low, so race pace feels like a fight. And your durability stays thin, so you fade late in the race. A long run habit protects that durability. Runners who train long runs over 90 minutes hold their form far better late in a race than those who do not (Jones, 2025). The base is where that habit is built.
