What is a deload week?

A deload week is a planned cut in your training volume. You run fewer total miles than the week before. You do it on purpose, on a schedule, before you feel wrecked. It is sometimes called a down week, a cutback week, or a recovery week. They all mean the same thing.

A deload is not a week off. You still run. You still keep some speed. You just do less of it. A typical deload cuts your weekly volume by 20 to 40 percent and shortens your long run. The hard edges come off. The frequency stays.

The key word is planned. A deload is built into your training, not a reaction to pain. You do not wait until your legs are dead or your sleep is wrecked. You schedule the cut in advance, every few weeks, so the fatigue never piles that high in the first place. Think of it as routine maintenance, not a repair after a breakdown.

Why does cutting back make you faster?

Cutting back makes you faster because fitness is built during rest, not during the hard run. A hard week breaks your body down a bit. It leaves you tired and slower for a few days. Then you rest. How often should runners take a deload week?

Most runners should take a deload week every 3 to 4 weeks. The common pattern is simple. You build for two or three weeks. Then you cut back for one. This is the 3 to 1 cycle. The body adapts to patterns. A steady build-then-rest rhythm gives it a clean signal.

Your training age sets the exact gap. New runners do best with a deload every 3 weeks. Their legs are not used to the pounding yet, so fatigue builds fast. Runners on higher mileage can often go 4 weeks between cutbacks. They have a deeper base and clear fatigue more easily.

How much should you cut, and what should you keep?

Cut volume. Keep your speed and your run days. That is the rule the research points to again and again. For a mid-block deload, drop your weekly miles by 20 to 40 percent. Shorten your long run. Keep running on most of your normal days. Keep one short, fast session, so your legs do not forget how to move.

The order matters. You cut how much you run, not how hard or how often. The 2023 review was clear on this. Volume should fall while speed and run days stay the same (Wang et al., 2023). An older review found the same thing. A two-week cutback of 41 to 60 percent, with speed kept high, gave the best results (Bosquet et al., 2007).

A pre-race taper is a deeper deload. It is the special case in the table. Before a goal race, you cut more, often 41 to 60 percent, over one to two weeks. A mid-block deload is gentler, near 20 to 40 percent. You are not trying to peak. You just want to clear fatigue so the next block lands well.

What you must not do is turn the deload into full rest. Stop running and stop all hard work, and you lose the very thing you want to keep. A small dose of speed is the signal. It tells your body to hold its fitness while it heals.

Does a deload week make you lose fitness?

No, a real deload week does not make you lose fitness. This is the fear that stops many runners from cutting back. They worry that one easy week will undo weeks of work. It will not. Not if you keep running and keep a little speed.

True fitness loss is called detraining. It takes more than one light week to start. A study of trained people looked at what happens when training stops (Hwang et al., 2022). Big drops in fitness showed up only after two to four weeks of no training. That is not a deload. A deload is far shorter and far gentler. You still run most days.

What does a deload week look like in practice?

A deload week looks like a quieter copy of your normal week. Say you usually run five days and 40 miles. You do one interval session and a 14-mile long run. A deload week might be five days again, but only 26 to 30 miles. You keep the run days. You cut the long run to 9 or 10 miles. You keep one fast session, but with fewer reps.

Notice what stayed and what shrank. The run days stayed. A bit of speed stayed. The total miles and the long run dropped. That is the pattern. You pull out volume, not the training itself.
