Carb Loading Before a Marathon: The Simple Math

Here is the short answer. Carb loading means eating 10 to 12 grams of carbs per kilogram of body weight each day, for 1 to 3 days before your marathon. This tops off the fuel stored in your muscles, called glycogen. More stored fuel means less risk of running out late in the race.

That number sounds huge, and it is. For a 70 kg (154 lb) runner, it works out to 700 to 840 grams of carbs a day. That is roughly 14 to 17 cups of cooked rice, or a similar mix of pasta, bread, and fruit. You will feel full. That is normal and expected during a proper load.
How many days should you carb load?
One full day can work if you train hard and rest well. One study found trained athletes hit full glycogen storage in just 24 hours. They ate a lot of carbs and rested fully that day (Bussau et al., 2002). That is a fast result. It surprised researchers at the time.
Most runners find 2 to 3 days easier. Eating that much food in one day can feel like a chore. Spread it over 2 or 3 days instead. Each meal stays a normal size. Your gut also gets time to adjust. This helps you avoid bloating on race morning.
What should you actually eat?
Stick to familiar, simple carb sources. White rice, pasta, bread, potatoes, and bagels are easy choices. Fruit, juice, and low-fiber cereal also work well. The goal is carbs your stomach already knows and trusts.
Cut back slightly on fat, fiber, and protein during the load. These foods fill your stomach fast without adding much carb content. Less fiber also means less bloating and gut stress before race morning. This does not mean cutting these foods out. It just means shifting the balance of your plate toward carbs for a few days.
Do not try new foods during your carb load. This is not the time to test a new energy bar. Skip the unfamiliar dish too. Save experiments for a normal training week, far from race day.
A simple day of meals might look like this. Breakfast is oatmeal with banana and honey. Lunch is a big bowl of pasta with tomato sauce. A snack is a bagel with jam. Dinner is rice, chicken, and steamed carrots. Add fruit juice or a sports drink between meals if you are still short of your target.

Do you need to cut training during the load?
Yes, lighter training helps your muscles store more fuel. Hard training burns through glycogen as fast as you can eat it. Cutting your mileage and intensity in the final days lets your muscles refill instead of just replacing what you burned that day.
This does not mean full rest for three days straight. A short, easy shakeout run is fine and often helps you feel loose. Save your legs for race day, not your final week of training. The goal of this window is storage, not fitness gains.
What if you feel bloated or gain water weight?
Some bloating and weight gain is expected, and it is a good sign. Each gram of stored glycogen holds onto extra water in your muscles. Gaining 1 to 2 kg (2 to 4 lb) during a carb load often means it is working. That water and fuel come with you into the race, ready to use.
If bloating feels extreme, ease off fiber-heavy foods. Skip beans and raw vegetables for a day or two. Pick white rice or white bread instead. Skip brown rice and whole wheat too. This keeps your carb intake high. It also eases the load on your gut.
Does carb loading work if you are new to running?
Carb loading works best for well-trained runners. It helps most when your muscles already hold a large glycogen tank to fill. New runners have smaller glycogen stores overall. The boost from loading is still real, but it is smaller in size.
If this is your first marathon, do not skip carb loading. Just keep your goals modest. Eat extra carbs for 1 to 2 days before the race. Focus on simple, familiar foods. Do not force huge portions if your stomach protests. A moderate load still beats no load at all.
New runners also benefit from steady carbs every day in training. Build this habit for months before race day. It matters more than any single loading window. Carb loading is the final step. It is not the whole plan.

What about carb loading for a half marathon?
Full carb loading matters less for a half marathon. Most half marathons take under 2 hours to finish. Your normal glycogen stores can usually cover that distance without a big pre-race load. A regular high-carb dinner the night before is often enough.
Runners racing a half marathon in over 2 hours may still benefit. A lighter, single-day load can help here. Eat slightly more carbs the day before. That is a reasonable middle ground. Skip the multi-day approach used for a full marathon. It is not needed for a shorter race.
Can you carb load with low-fiber foods only?
You do not need to avoid fiber completely. But lower-fiber carbs often help in the final 24 hours. High-fiber foods can sit heavy in your gut on race morning. White rice, white bread, and ripe fruit move through faster. Whole grains and beans move through slower.
This swap is temporary. Return to your normal, fiber-rich diet after the race. The goal here is a comfortable stomach at the start line, not a permanent diet change.
Should you drink more water while you carb load?
Yes, drink normally, maybe a bit more. Stored glycogen holds water with it. More stored fuel means your body needs more water to go with it. Sip water through the day. Do not chug large amounts at once.
Avoid alcohol during your load days. Alcohol can dry you out. It can also disturb sleep the night before your race. Skip it until after you cross the finish line.
Watch your urine color as a simple check. Pale yellow is a good sign. Dark yellow means you need more fluid. Clear urine can mean you are drinking too much. Aim for the middle ground.
